B1 — thiamine, first found in white cabbage; later it was also found in some cereals, raw fish, yeast, and sprouted wheat. This vitamin regulates metabolism, nervous activity and is responsible for the state of the cardiovascular system. The absence of B1 in food causes “Beri-Beri” – a severe joint disease associated with damage to the nervous system, heart and blood vessels. “Beri-Beri” is common in those regions of South-East Asia where the population eats sparsely and monotonously, mainly only refined rice, which has almost no vitamin B1. The body’s daily requirement for vitamin B1 is 1.5-2.0 mg;
B2 — Riboflavin, regulates metabolism, increases visual acuity, improves liver and nervous system function, as well as skin condition. Sources of vitamin B2 are yeast, meat, fish, liver and other offal (kidneys, heart, tongue), egg yolk, dairy products, legumes, and many cereals. The body’s daily requirement for vitamin B2 is 2.0-2.5 mg;
PP — nicotinic acid (Niacin), regulates cellular respiration and heart activity. The source of vitamin PP is yeast, meat and dairy products, and cereals. In addition, it is one of the few vitamins that can be formed in the human body. Vitamin PP is formed from tryptophan, an amino acid that is part of the protein that comes with food. The daily requirement of the body for vitamin PP is 15–20 mg;
B-pyridoxine, involved in metabolic processes, is necessary for the assimilation of amino acids and for the synthesis of vitamin PP from tryptophan. The body’s daily requirement for vitamin B6 is 2 mg;
VS — folacin, folic acid and its derivatives, regulate blood formation and fat metabolism. It is found in the liver, yeast, and many vegetables (parsley, spinach, and lettuce). The daily requirement of the body for vitamin b – 2.0-2.5 mg;
B12 — cyancobalamin, prevents anemia. It is present in beef and pork liver, rabbit and chicken meat, eggs, fish, and milk. The body’s daily requirement for vitamin B12 is 3 mg;
C — ascorbic acid, protects against scurvy, increases immunity. Sources of this vitamin in the diet are fresh and canned vegetables, fruits, and berries. Rosehip, currant, parsley, dill are especially rich in ascorbic acid, and among wild plants-nettle, sour cherry, and wild cherry. Ascorbic acid is unstable: in the air, it is easily oxidized to dehydroascorbic acid, which has no vitamin properties. This should be taken into account when cooking vegetables and fruits. The body’s daily requirement for vitamin C is 75–100 mg;
P — rutin (bioflavonoid) is a vasoconstrictor that is active with vitamin C. Especially a lot of it in currants, rose hips, chokeberry (Aronia), citrus and green tea. The daily requirement of the body for vitamin P is 25–50 mg.
Among fat-soluble vitamins, the most important are:
A — retinol and its derivatives, improves the condition of the skin and mucous membranes of the eyes, increases immunity, and most importantly, provides visual acuity at dusk. With a lack of vitamin A, “chicken blindness” occurs (a person sees poorly in the evening). Retinol is found in milk, butter, cheese, fish oil, and can also be synthesized in the human liver from provitamin A-carotene, which is a source of carrots, tomatoes, and sea buckthorn. The daily requirement of the body for vitamin A is 1.5 – 2.0 mg (or 6 mg of carotene);
D — ergocalciferol, has an anti-cancer effect and helps the absorption of calcium. It is absolutely necessary for the growing body during the formation and development of bones and teeth. Vitamin D is found in fish oil, caviar, butter, eggs, and milk. In addition, it is formed in the body under the influence of sunlight. The body’s daily requirement for vitamin D is 0.01 mg;
E — tocopherol, affects the function of the sex glands and contributes to the normal course of pregnancy, promotes the absorption of fat-soluble vitamins, participates in metabolism. It is found in vegetable oil, buckwheat, legumes. The body’s daily requirement for vitamin E is 12–15 mg;
K — antihemorrhagic factor, regulates blood clotting, prevents the occurrence of bleeding. Sources of this vitamin are potatoes, cabbage, pumpkin, spinach, sorrel, liver. The daily requirement of the body for vitamin K is 0.2-0.3 mg.
A healthy person in normal life conditions should try to fully cover their need for vitamins through a varied and complete diet. The content of both of them has to be continuously replenished.
Macronutrients (calcium CA, phosphorus P, magnesium Mg, potassium K, sodium Na, chlorine Cl, sulfur S) a person needs relatively much: up to two to three grams per day. And the human need for trace elements (such as iron Fe, copper Cu, manganese Mn, zinc Zn, cobalt Co, iodine I, fluorine F, chromium Cr, molybdenum Mo, etc.) is only a few milligrams per day, and sometimes even less. However, if they are not enough, trouble occurs: without some, the processes of hematopoiesis are disrupted, without others, the endocrine glands cannot function normally, in other words, growth, development and vital activity of the body become impossible.
All macro – and microelements necessary for a person should be present in the diet, and in a strictly defined ratio. The body must maintain a certain acid-base balance: sodium, potassium, and calcium (elements that biochemists and physiologists call “alkaline”) must prevail over sulfur, phosphorus, chlorine, fluorine, and other “acid” elements.
In most common food products (meat, fish, eggs, cheese, cereals and flour products), the main part of minerals is a source of macro – and microelements of the acid type. Therefore, it is unacceptable to limit your diet to these products alone.
Vegetables and fruits have the greatest “alkalizing” effect. In addition, vegetables are the most important source of potassium, which helps the heart function.
Calcium phosphates, in particular orthophosphate, form the mineral basis of bones and teeth. Other calcium compounds are involved in nervous and muscular activity, are part of the tissue fluid, nuclei and walls of the cell tissue of a living organism. Calcium reduces allergic reactions, and this is especially important in our time. The daily requirement for calcium is from 0.8 to 2 g, and the sources of this element are milk and kefir, cottage cheese, cheese, fish, beans, parsley, green onions, as well as eggs, buckwheat, oatmeal, carrots and peas.
But in food there are also “enemies” of calcium, which prevent the assimilation of this element. The main “antistalinist” – it is oxalic acid and phytin that binds calcium in indigestible form. With oxalic acid, the calcium forms a poorly soluble calcium oxalates and phytin are also quite firmly holds the calcium. It is important not to abuse dishes made from sorrel and spinach, whose leaves contain 0.1-0.5% oxalic acid. The phytin present in vegetables and cereals is destroyed when heated, and therefore causes less trouble. Therefore, rye bread is healthier than wheat bread-it contains less phytin (however, in some cases, doctors prescribe phytin as a medicine).
Phosphorus is also a macronutrient that the body needs. In addition to dental, bone, and nervous tissues, phosphoric compounds are part of fats (phospholipids), many proteins, and biologically active substances such as enzymes. Phosphorus enters the body usually with protein food.
Medical scientists believe that it is necessary to strictly maintain the ratio of calcium and phosphorus supplied to a person with food; the optimal ratio of these elements is equal to 1:1 by weight (or, in extreme cases, 1:1.5). With an excess of phosphorus, even the loss of calcium in the bone tissue (osteoporosis) is possible, which leads to a decrease in their strength and frequent fractures.
Magnesium, along with calcium in the form of orthophosphate, forms bone tissue. All green vegetables are rich in it: magnesium is a part of chlorophyll. Eat fresh herbs, preferably all year round, and you will meet your body’s need for magnesium, which is 0.4 g daily.
Potassium and sodium are two regulators of water-salt metabolism in the body: potassium removes water, and sodium accumulates. Usually in plant food, potassium is 5-10 times more than sodium, so for hypertension and edema, when you need to get rid of excess water in the body, doctors prescribe a plant-based and salt-free (without sodium chloride) diet.
The human need for chlorine is usually met by NaCl table salt. Chlorine is absolutely necessary for the production of hydrochloric acid HCl, which is constantly formed in the stomach. Since sodium chloride is eliminated from the body when a person sweats, the need for salt in hot climates or in hot shops is greater. It increases to 20–25 g per day.
